Start in pushup position, with your hands directly beneath your shoulders. Tighten your core and glutes and perform a pushup, lowering your torso to an inch from the ground. Press back to the start, and as you do this, remove your right arm from the ground and touch your right hand to your left shoulder. Pause for one second in this position tightening your core and trying to keep your hips level, then return to the starting pushup position. Repeat the process on the other side. This move will challenge you, but you’re continuing to build core stability. Alternate reps on each side for 4 sets. During Week 5, do the move for 40 seconds during each set, then rest for 20. During Week 6, work for 50 seconds, then rest for 10.
To quote James, “Variations in your blood levels of testosterone impact your ‘base’ level of muscle, but have minimal impact on your relative (%) gains.  Thus, having higher testosterone levels means having a higher base level of muscle.  While the relative gains will be mostly similar, the absolute gains will be higher due to the higher baseline.”  
Over time, I started to see all those benefits people rave about beyond weight loss, like feeling clearer and cleaner. I also started losing weight, and way more than I expected. I lost 27 pounds in four months, going from 128 lbs to 101 lbs. And while some might think “Great! She nailed her diet,” keep in mind I’m only 5’5” and the truth was, I was getting into a very unhealthy place. I felt like if I wasn’t 110 percent committed, all my efforts would be vain. I became obsessed. In retrospect, I had became orthorexic, the condition of becoming unhealthily obsessed with a healthy diet.

This program would be an excellent choice with those goals in mind. In terms of calories, I'd recommend maintenance for the first month, +200 the second, and + 200 the third. Lastly, you can skip some of the optional cardio if you wish or you can adjust your calorie intake to account for the calories burned if you'd like to obtain the cardiovascular benefits.
In this case, most of the comparisons were nonsignificant, so if there are more unpublished null results floating around out there, they’d just reinforce the main finding here (and, in point of fact, there were; I also came across about a dozen studies stating that there were no significant differences between men and women in either strength or hypertrophy, but they didn’t report enough number or have figures to actually make a quantitative comparison). And for the significant differences, I don’t mind too much if they’re potentially overestimates because a) I’m very confident they’re true differences (I calculated how large of a true null would be needed to get below the significance threshold – it would take a study with anywhere from 3,000-11,000 subjects, depending on the comparison) and I’m not too hung up on the actual magnitude and b) I think the differences are probably only applicable for short-term training responses anyways (no differences in studies lasting 20+ weeks) so a misestimation of magnitude for short-term differences wouldn’t impact long-term implications to any real degree anyways.
Hold a medium-weight kettlebell or dumbbell at your chest, core tight, feet about shoulder-width apart. Keeping your core tight and chest up, lower into a squat, going as deep as is comfortable. Stand back up, but pause when your thighs are parallel with the ground. Hold for one second, then stand all the way up, squeezing your glutes. That’s 1 rep; do 3 sets.

As for muscle growth, there are certainly women who are genetically better at building muscle than other women… just like some men have better genetics for it than other men. But even then, the worst case scenario is that she builds whatever amount of muscle she’d like to build faster than the average woman can (which, by the way, is still fairly slow) and then just stops trying to build additional muscle beyond that point by simply training to maintain rather than progress.

One criticism: in most post the “correct form” is spoken about. I have never done weight training, let alone stepped in to the weight room at gym. Could you perhaps include an introductory post about the items one may find in the weights room and which ones are commonly used and how to use them (how do you know how to grip a dumbell? How do you grip a bar? Where? Why? When should you use gloves/chalk?) If possible, I would suggest a post about what “good form” is – when lifting where should you look, how far down should you bend, if lifting a dumbell am I allowed to swing, and for the excercises which muscles should you feel working?) I know this is a lot, but I suspect it will help clear up uncertainties about working out in the gym and at home. Plus it will be helpful to me to know which end of the bar/dumbell/thing to use! 😛
How should I warm up for each exercise? Begin with a weight (or variation for bodyweight exercises) that allows you to perform 10 easy reps. Then add a little weight and perform 5-8 reps. You can perform a third set of 3-5 reps, with a heavier weight, if needed. Use the warm-up sets to find the proper weight/variation to use for the work sets. The goal of the warm-up sets is to hone proper technique and prepare you for the main workout.
The narrowing of the gap as competitiveness increases suggests that women may truly continue gaining strength at a slightly faster relative rate across their training careers.  Similarly, a 2014 study of elite athletes in a variety of sports found that the women had about 85% as much lean body mass as men; before training, women tend to have ~60-70% as much lean body mass as men, suggesting that women may actually gain relatively more muscle than men long-term (though, for all of these comparisons, you can’t assume causation from cross-sectional analyses).  
Why she switched: I switched because I started seeing and reading a lot more about women doing squats and dead-lifting, and they weren’t huge or extremely bulky, and I became very interested in trying this. Then I found Instagrammer Jen Selter (queen of squats) and admired her figure, so I followed her and began doing squats and absolutely loved the results I was seeing. As I get older, or any woman in their 40s, we will start losing muscle and I want to prevent this as much as possible. Squatting and dead-lifting have given my legs and butt a lot of shape and muscle definition.
There were 27 comparisons of upper body strength gains, encompassing 1,599 subjects.  In these studies, men got 34.92% stronger, on average, while women got 47.51% stronger.  The average difference was 12.59%, with a 95% confidence interval from 6.45-18.73%. This was a significant difference (p=0.0002) and would be considered a medium effect (d=0.66; 95% CI: 0.34-0.98).  On average, upper body strength increased about 36% faster in women.

How can one express that this is not the case any more clearly than explaining relative gains, different baselines and even addressing the implications of the results (the very fear of getting as big vs not getting any muscularity) at great lengths like Greg did? What is the most common thing you see women do in the gym? Cardio. And if they do lift weights the pick up a 5 pound dumbbell and do endless reps. As we have discussed, women need to lift heavy, challenging weights just like men in order to gain muscle. While machines do provide sufficient stimulation to gain muscle, nothing can beat free-weight/compound exercises.

How: Lie on the floor with your knees bent and feet flat on the floor. Hold a 10- to 15-pound dumbbell by one end so that the other end is on the floor when you extend your arms overhead. Begin with your core engaged, and draw your shoulders down away from your ears and toward your hips. From there, lift the dumbbell off the floor, keeping your arms long, and make a big arc over your body until the dumbbell is over your chest. Slowly lower the dumbbell back to the floor making the same arc. That's one repetition. Without fully releasing the dumbbell to the floor, immediately lift it again and complete 12 to 15 repetitions.
How her body has reacted: The strength and confidence I’ve gained through powerlifting has changed my life and my perspective on fitness. There’s a stigma about women and powerlifting — the fear of gaining bulk. No, you will not bulk unless you have a strict meal plan that purposefully makes you bulk. You will gain definition and curves, which is what I believe many women who work out strive for. In addition, I’ve revisited running. I’ve noticed that I’m not tired as quickly. I also run faster and can run a longer distance without stopping. The fat I’ve lost and the muscle and strength I’ve gained through powerlifting have helped support my running milestones. If there was a zombie apocalypse, I think I’d be able to survive!
With that out of the way, this article is going to start with a review of the research comparing strength and muscle growth in men and women.  After that, I’ll focus just on the research using participants with prior training experience, and then I’ll review the inferences we can draw from sex differences in strength sports.  At the end, I’ll discuss some other sex differences and female-specific considerations beyond rates of strength gains and muscle growth.
Strength training is an area that is geared predominantly toward men. As a woman interested in strength training, I really appreciate that this article address the differences between men and women and helps me to understand what I can do to get the most out of my strength training. I love that there was a study done about strength gains specifically in women, it’s so interesting that women’s strength increased 27% faster than men’s.
So I decided to get a gym membership and see what this weightlifting was all about. Then I started researching the best weight training regimen for my body. I scoured YouTube videos, listened to podcasts, even researched hypertrophy and the mechanisms behind developing muscle. Knowledge is very powerful, and even though I was by no means an expert at the time, it helped me gained the confidence to enter the weight room.
When you finally muster the courage to try some resistance training, you'll likely head over to the machines. You'll choose an open one, read the directions, and then try to copy whatever the model is doing in the pictures. "WTF am I doing?" you may ask yourself as you go through the motions. "Is this even right? I swear those directions don't make any sense. Good God, I hope no one is watching me!"

How to do it: "Every woman should do a full-body strength-training routine—such as this one—two days a week," says Perkins. "Then, on top of that, you may add the other components of fitness like yoga, dance, walking, or swimming." (Add one of these 3 new walking workouts that blast fat to your exercise routine.) You can complete all of these moves in one workout, or you can split them up if you're short on time. The key is consistency. Aim to complete 3 sets for each move, and choose a weight that makes it challenging to complete the final rep of each set.
For each exercise you do, try to perform three sets of 10 to 12 reps with a weight heavy enough that by your last rep you can't eke out another one without compromising your form. To spark further muscle building, William Kraemer, Ph.D., a professor of kinesiology at the University of Connecticut, suggests alternating moderate-intensity workouts of 8 to 10 reps with lighter-weight 12- to 15-rep sets and super-hard 3- to 5-rep sets. It’s also one of the very few ways to make bones denser, a perk that is especially important for women. Lifting something heavy, like a dumbbell, makes bones bear more weight, and in exercise, stressing your bones is a good thing (to a point of course). Bones are constantly remodeling, explains Anthony Hackney, an exercise physiologist at the University of North Carolina. “Your body is always adding calcium to your bones and taking calcium away from your bones,” he says.


Why: "The chest muscles (pectorals) for all women are particularly weak and underdeveloped," says Perkins. "By increasing the mass in this muscle group you are adding a substantial percentage of lean mass towards your overall health. Additionally, the chest muscles are responsible for supporting breast tissue. This move will bring a bit more lift to your chest."

When you strength train, your muscles are broken down, and then rebuilt over the next 24-48 hours. While your body is rebuilding those muscles, it’s recruiting more calories and energy to make the process happen (generally referred to as the ‘afterburn’ effect).  What this means is that your metabolism operates at a faster level even while you’re sitting on the couch after a workout.
