Cardio history: Before I started lifting, I did many endurance events. Once I stopped playing soccer in college, I began to run and completed 10 marathons, including qualifying for and running the Boston Marathon. Running eventually led to triathlons, including three full Ironmans. During this time, I was running five days a week, anywhere from 5 to 20 miles, biking three to five days between 60 minutes and three hours, and swimming three days for about an hour.

Muscle is denser than fat, meaning it takes up less space on your body. By losing fat and gaining muscle, you can stay the same weight – or even gain some – but actually be slimmer than you were before. Think of weight training as an investment that pays serious dividends down the road. The more muscle you have, the more calories (and fat) your body can burn over time.
I love the format of this video. It gives you easy options for choosing the exercise program you would like to do. Ms. Kolber is specific regarding form and breathing. You also have the ability to increase or decrease the impact of the exercises by changing your weights. I'm just starting an exercise program after years of laziness, and while a couple of the movements cause me a little difficulty, I soldier through and find I do better with each workout. Overall, I'd highly recommend this video.

There were 28 comparisons of indirect measures of muscle growth (i.e. lean body mass), encompassing 1,607 subjects.  In these studies, men increased measures of lean mass by 2.03%, on average, while women increased measures of lean mass by 1.92%.  The average difference was -0.11%, with a 95% confidence interval from -0.40-0.19%. This was not a significant difference (p=0.47).
This: But, there is still no difference whatsoever in terms of the approach. The same things still have to be done. The only difference is, when someone only looking to build a smaller amount of muscle reaches that goal, they stop right there and just maintain from that point on. The person looking to get “bigger and bulkier” would just keep on going.
Start with 5 reps for each exercise and use the same weight until you can perform 8 reps for every set. Once you can perform 4-5 sets of 8 reps with the same weight/variation for all sets, it’s time to add weight (to free weight exercises) or use a more challenging variation (for bodyweight exercises). Then return to 5 reps with the heavier weight/harder variation, and repeat.
Unfortunately, protein is a nutrient often downplayed when it comes to women’s diets. For some reason, many people seem to think women don’t need to emphasize protein in their diets, but I am here to tell you that we DO. Protein is made up of amino acids, the building blocks of many tissues in the body, including muscle. Certain amino acids are “essential”, which means the body cannot make them and they must be obtained through your diet. When you workout, you breakdown muscle tissue. In order to repair that muscle tissue and gain lean mass and become stronger, you must give the body protein to supply the amino acids needed for recovery. If you do not get enough protein in your diet your body will not have enough amino acids, specifically essential amino acids, to work properly and recovery from workouts. Where will it get these amino acids you are lacking?
“There are so many misconceptions about strength and resistance training,” says Larry Tucker, a professor in exercise sciences at Brigham Young University. “One is that you’ll become muscle-bound”—so bulked up that your body becomes rigid. That myth was somewhat dispelled when athletes who started strength-training saw that they could hit a ball farther, jump higher and run faster, Tucker says. “Gradually we started realizing there are benefits beyond sports.”

Ideally, your workout should be quick, fuss-free and well-rounded. In reality however, most of us play favourites, choosing to do only what we enjoy. But when you do the same thing day in and out, you’re likely to neglect certain muscle groups. That’s why we asked various fitness, yoga and pilates instructors for these non-negotiable exercises that every woman should do. Whether you’re a regular runner or weightlifting fanatic, these moves deserve a place in your regular workouts.
During weeks 9-12, you will be lifting in the 4-6 rep range. What this means is that you want to complete at least 4 reps but no more than 6 reps for each set. If you cannot complete 4 reps, then the weight is too heavy and you should decrease the load. If you can complete more than 6 reps, then the weight is too light and you should increase the load.
Begin with three weight-training sessions each week, recommends Joe Dowdell, founder and co-owner of the New York City gym Peak Performance. For the greatest calorie burn, aim for total-body workouts that target your arms, abs, legs, and back, and go for moves that will zap several different muscle groups at a time—for example, squats, which call on muscles in both the front and back of your legs, as opposed to leg extensions, which isolate the quads.
Strength training will bring out definition and get you stronger but will not increase bulk. The key is the correct exercises combined with a sensible diet and a serving of aerobics. The exercises that women most commonly do to bring out definition don't really work. They do hundreds and hundreds of repetitions, spend hours and hours on the treadmill and wonder why their bodies don't change. So it's time to try strength training.

What all this means is ingesting BCAA primes your body for growth by increasing protein synthesis and energy production in muscle. All of these actions are beneficial to an athlete and should not be overlooked. There is endless research backing BCAA supplementation as part of one’s workout nutrition. In addition, the citrulline malate found in Xtend increases atp/energy production, delays fatigue, and increase blood flow and amino acid deliver to muscle and the glutamine promotes increased recovery. By supplementing with Xtend during your workouts there is no need to use those sugary sports drinks in order to recover. Xtend allows you to recover more quickly without the adding calories and sugar that can lead to fat gain.
Second, women may recover from training a bit faster than men (one, two, three).  When I’ve mentioned this in the past, the counterargument I typically hear is that women don’t create as much force, so of course their muscles won’t sustain as much damage, and will therefore recover faster.  However, that doesn’t make much sense when you think about it. For starters, I’m not aware of any evidence showing that people who are stronger or more muscular at baseline experience more muscle damage, more soreness, or larger/longer performance decrements than people who are weaker or less muscular, all else being equal.  More importantly, what each of your muscle fibers “feel” is the tension on that specific fiber; the contractile force of the entire muscle shouldn’t matter, as long as each fiber is being recruited to a similar degree and experiencing a similar amount of tension. I think the more likely explanation is that estrogen may exert a protective effect on muscle, limiting damage and potentially accelerating repair.
Third, men and women may respond differently to low-load training.  At this point, there’s a tremendous amount of evidence showing that low-load training (i.e. sets of 20+ reps) can build muscle just as effectively as heavier training (though just because you can build muscle effectively with low-load training, that doesn’t mean you should).  However, only one of the studies comparing high-load and low-load training was done with women.  It found that women training with higher loads (6-10RM loads) gained way more muscle than women training with lower loads (20-30RM loads).  This stands in stark contrast to similar studies performed on men, suggesting that women may respond to normal, heavy-ish training the same way men do (mostly doing sets of 5-15 reps), but may not respond as well to low-load training.
Stand holding medium-weight dumbbells at your sides. Keeping your chest up and core braced, perform a reverse lunge with your right leg, stepping your right leg back, bending your knee and lowering your torso until your left thigh is parallel with the ground. Drive off your right leg to return to standing, then step forward with your right leg, bend both knees and lower your torso until your right thigh is parallel with the ground. Press back to standing, then repeat on the other side. Alternate reps on both sides until time is up. Do 3 sets.
Dena still urges her patients to exercise. But these days, it’s a prescription she really believes. Not everyone will become a bodybuilder, but most can get stronger and feel better by moving just a little bit more. “I find myself really encouraging patients to turn to exercise as an outlet or a way to help them cope with some of the difficult things they’re dealing with in life,” she says. “The message is different now, because I do it myself.”

I’ll admit I have not looked at any of the individual studies to see what kind of study designs you were dealing with. PEDro is designed for RCTs, and I’m guessing you didn’t have all RCTs, so I agree it wouldn’t be the best tool to use. The Cochrane Collaboration has a tool for non-randomized studies. It’s pretty in-depth but could be simplified. I would most be concerned about tracking potential bias in selection of participants into the intervention/control groups, differences beteeen groups at baseline, adjustment for any differences at baseline, measurements of intervention adherence, and handling of missing data.
I have been lifting for Over 10 years, and started out with The new rules of lifting. I loved all of the books that followed, female body breakthrough etc. I wanted to change things up, and found this workout. I am really enjoying it. With the other programs, you only workout 3 days, and it’s a whole body workout, no targeting specific parts I guess lol. So I was not used to working out this way, but as I said, I really like it. I wanted to make sure I am doing it right though. I am doing each exercise , 3 or 4’sets and then moving on to the next? I am used to doing supersets, I hope that makes sense :)
