So, for example, with the moves above you'd do 15 squats followed by 15 push-ups. Take a little breather then repeat that two more times. Then you move on to your walking lunges and lat pull-downs (and repeat those three times total, too). You can really do anywhere from eight reps to 15 (and even just two sets, if you don't have time for three), but "it’s not a bad idea for beginners to start with a 15-rep range to get comfortable with the exercises," says Davis. And while there's some debate over whether three sets of an exercise is really best, "it’s a great beginner model," says Davis. Don't overcomplicate things when you're just getting started.
Hold two dumbbells with an overhand grip and let them hang at arm’s length in front of your thighs. Lift your left leg a few inches off the floor behind you; this is the starting position. Keeping your lower back naturally arched, hinge at your hips and lower your torso until it's almost parallel to the floor. Let your left leg stretch out behind you with your toes pointed down to the floor the entire time. The dumbbells should travel straight down toward the floor. Return to the starting position without letting the toes of your left foot touch the floor. That’s 1 rep. Do 2 sets per leg.

Most of the time, there are meta-analyses to answer questions like this.  A meta-analysis is essentially a “study of studies,” pooling the results from many different (smaller) research projects to make some sort of comparison.  Meta-analyses are useful because individual studies may have skewed results, and a single study can’t possibly hope to answer every facet of a general research question like “how do relative gains in strength and muscle mass differ between men and women?” (What if they used different exercises?  What if they used different training programs? What if they manipulated diet differently? What if they used people in a different age range? What if the study lasted twice as long? etc.)


Jillian Michaels, the star trainer on "The Biggest Loser" TV series, has a series of workout videos that feature her boot camp style of motivation. "No More Trouble Zones" is a DVD that highlights classic exercises such as squats, triceps kickbacks and lunges with bicep curls. Cathe Friedrich is known for her challenging workouts using an ultra-high step and heavy weights. Her "Butts and Guts," "Muscle Max" and "Core Max" workout videos will challenge even advanced exercisers. Kathy Smith's "Lift Weights to Lose Weight Double" offers seven 26-minute workouts targeting every muscle using a Swiss ball and dumbbells. Master instructor Karen Voight's "Firm Arms and Abs" and "Lean Legs and Buns" are two separate 40-minute videos that will define your entire body. "Maximum Body Shaping" includes 46 minutes of classic dumbbell toning exercises and intense plyometrics to accelerate muscle fatigue.
Perform one circuit training session each week. My circuit training program combines dumbbell weights with rapid movement between each exercise. Use my circuit program and modify it if you need to, by slowing it down, so that you can complete at least three circuits. This is designed to get you working somewhat hard, so give it your best shot. You will breathe heavier and you should break a sweat.
Stand with your feet about shoulder-width apart, holding a light-to-medium-weight dumbbell at your right shoulder, core braced and chest up. Keeping your chest up, bend at the knees and push your hips back, lowering into a squat; squat down as low as is comfortable or until your thighs are parallel with the ground, whichever comes first. Work to keep your shoulders square and balanced as you do this. Pause for a moment, then stand back up. As you stand, straighten your right arm upwards, pressing the dumbbell overhead. That’s 1 rep. Repeat reps until time’s up. Do 2 sets per arm.

The term “adrenaline” is commonly used to refer to the body’s excitatory catecholamines, Epinephrine (E) and Norepinephrine (NE), which are regulators of lipolysis (fat breakdown). NE and E acts on receptors called adrenergic receptors of which there are alpha (1 & 2) and beta (1, 2, & 3) subtypes. Activation of the alpha1 and beta-receptors is lipolytic (causes fat breakdown) while activation of the alpha2 receptor is anti-lipolytic (blunts fat breakdown). Stubborn fat areas have a high density of alpha2 receptors, making it harder for fat breakdown to occur in that area. If you are a women this means you have a large amount of alpha2 receptors in your thighs and glutes.

Just shy of an hour long, this video is a killer aerobic kickboxing workout. You’ll throw punches and kicks in supercharged sequences as you follow along with the ebullient Billy Blanks. Don’t be surprised if you start talking back to the screen, especially when Blanks looks straight into the camera and declares, “I see you at home! Keep going!” Talk about motivation.

For the ladies out there who want a nice gym routine, this post is for you! Before having my son, I went to the gym 5 days per week and I used a simple 12 week style lifting program from www.simplyshredded.com. In addition to my gym workouts, I would do the home workouts listed in my bundle that I mentioned above. I had never been so ripped or fit in my life-the hard work totally paid off! The site has a ton of cool workouts and interviews, but the workout itself had been a staple in my routine for the longest time-prior to pregnancy.
Each of your workouts should include a warm-up that will activate your muscles, prepare your central nervous system for the workout, and increase your blood flow to your muscles. It's also a great idea to do foam rolling before each workout. For leg workouts, roll the quads, hamstrings, IT band, piriformis, and calves. For upper-body workouts, roll the shoulder, chest, triceps, and biceps.
In a 2011 opinion poll reported by the Centers for Disease Control and Prevention (CDC), less than 20 percent of women contacted said they accomplished the CDC’s recommendations for 2 1/2 hours of aerobic exercise and two periods of strength training weekly. Yet the benefits speak for themselves. Inactive adults experience a 3 to 8 percent loss of muscle mass per decade. Resistance training may increase resting metabolism by about 7 percent and help minimize muscle loss.
In reality, fats demand a rightful spot on your plate; they are integral to maintaining optimal health. After all, they are a macronutrient that your body needs to function. Essential fatty acids (EFAs) like omega-6 and omega-3s help keep you feeling full, cushion vital organs, assist with absorbing fat-soluble vitamins, maintain proper brain cognition and development, and are responsible for a slew other benefits.

Want to lose fat and achieve a toned looking physique? Fantastic! To achieve those results you must improve your strength training performance every time you repeat a workout. As a beginner strength trainee, getting stronger must be your sole priority in the gym. For the first several months you should (a) perform more reps with the same weight, (b) increase the weight, and/or (c) perform more sets for each exercise.
One of the reasons why I love this specific routine so much is that is it easy for beginners. It does not have you doing a thousand reps and burning you out! Instead, you might notice the reps being a little lower than what you are probably used to and that is because the goal is to gain muscle-not worrying about endurance much. Also, you train 4 days per week-that screams “DO-ABLE” to me! You have two designated days where you work your upper body and the same goes for lower body.
Also note, testosterone isn’t the only relevant sex difference here.  There are sex differences in gene expression, sex differences in other anabolic hormones like IGF-1 (which may play a bigger role in women than men), and, obviously, sex differences in estrogen (which, contrary to popular belief, exerts anabolic effects in muscle tissue).  Testosterone is only one piece of a much larger picture that only gets more confusing and convoluted the more you look at it.  At the end of the day, it’s best to just remember the messiness of physiology and understand that outcomes (similar relative muscle growth and strength gains, supported by heaps of research) trump mechanisms (differences in testosterone levels) every time.

I hope you can take something away from this article.  If you’re a woman, I hope it was illuminating and empowering.  If you train women, I hope it was informative. Men and women are more alike than different when it comes to training responses, but similar doesn’t mean identical.  Women are not just smaller versions of men, though they should expect the same relative rate of progress a man would.


That's because women lose up to 5% of their lean muscle tissue per decade, starting in their 30s—and that number increases after 65. "I cannot stress enough how important muscle mass is to your life," says Perkins. "There is a direct correlation between your health and the amount of muscle mass that you have. The more you build, the faster your metabolism hums, the tighter and firmer you get, and the easier it is to lose weight and keep it off." It also decreases your risk for diabetes, stroke, heart disease, and makes you less likely to fall or become injured.
Few would argue that some form of resistance training should not be part of a complete exercise program; however, the bulk of literature on the cardio-protective effects of aerobic exercise has continued to make this form of exercise preeminent and the central focus of many physical activity guidelines in Canada, the United States, and many other countries.
