I’m a weight lifter, and I’m not afraid of the freeweights, nor the heavy ones. I went to a gym test session at a “girly” gym, and was so annoyed at the girl’s surprise that I was capable of tripling most of her clients’ weight limits. And I haven’t regularly lifted in months. So even now, seriously out of condition, I’m capable of lifting more than most.
This cardio could be done on the treadmill, elliptical, bike, running track, etc. We usually recommend the elliptical machine as it is low impact and easy to change speeds. We also recommend doing the Stubborn Fat Cardio Protocol separate from weight training, either first thing in the morning (if training in the evening) or on off days from the gym. The term “adrenaline” is commonly used to refer to the body’s excitatory catecholamines, Epinephrine (E) and Norepinephrine (NE), which are regulators of lipolysis (fat breakdown). NE and E acts on receptors called adrenergic receptors of which there are alpha (1 & 2) and beta (1, 2, & 3) subtypes. Activation of the alpha1 and beta-receptors is lipolytic (causes fat breakdown) while activation of the alpha2 receptor is anti-lipolytic (blunts fat breakdown). Stubborn fat areas have a high density of alpha2 receptors, making it harder for fat breakdown to occur in that area. If you are a women this means you have a large amount of alpha2 receptors in your thighs and glutes.

While many people advocate eating a low-carb diet for weight loss, it's not always ideal. Place a kettlebell on the floor in front of you, and spread your feet slightly wider than shoulder-width. Push your hips back and slightly bend your knees, and grab the kettlebell handle with both hands. Start your swing with a “hike pass” to optimally load your hamstrings, insuring the handle of the bell is higher than your knees. Then explosively snap your hips forward, squeezing your glutes and lifting your chest; as you do this, the kettlebell will swing forward. As it falls back down, guide it back between your legs and, in one fluid motion, perform another swing. Do 3 sets.
How: Hold a 5-10 pound dumbbell in your right hand, and place your left hand on a chair or sturdy object for balance. Shift your weight onto your left foot and lift your right foot off the floor. Stand with a long, tall spine and allow the dumbbell to hang at your side. Press into the ball of your left foot so that you move upwards onto your toes. Keep your left knee fully opened without locking it. Press upward as high as possible, then slowly lower back to the starting position. That's one repetition. Aim to complete 15 reps on this leg, then switch and perform the same on the other.
The recommended daily allowance of protein for SEDENTARY adults is 0.8 grams per kilogram of bodyweight (0.8g/kg) or 0.36 grams per pound of bodyweight (0.36g/lb). What she does now: My routine now consists of higher-intensity weight training, no more than 12 reps. I split it up into upper body and lower body, and use the maximum amount of weight I can lift. I do exercises that have big, compound movements and involve the biggest muscles — like your quads, hamstrings and glutes. My cardio I do at a higher intensity and not longer than 25 minutes, and only on the days I do my upper body. After squats and dead lifts, I can barely walk out of the gym, so no cardio.

I’ll admit I have not looked at any of the individual studies to see what kind of study designs you were dealing with. PEDro is designed for RCTs, and I’m guessing you didn’t have all RCTs, so I agree it wouldn’t be the best tool to use. The Cochrane Collaboration has a tool for non-randomized studies. It’s pretty in-depth but could be simplified. I would most be concerned about tracking potential bias in selection of participants into the intervention/control groups, differences beteeen groups at baseline, adjustment for any differences at baseline, measurements of intervention adherence, and handling of missing data.
Now you may be saying, “I have seen some female bodybuilders who are very muscular and look similar to men in their build.” The real reason they look like that is they are most-likely using exogenous testosterone injections and/or other anabolic steroids. When women use exogenous testosterone/steroids they may show signs of hair growth on the face and chest, increased muscle mass, a redistribution of body fat from a female pattern of storage to a male pattern of storage, deepening of the voice, and other effects. The point of saying this is that unless you are on exogenous testosterone or other anabolic steroids, you will not become big and bulky from lifting weights.

To go a little deeper, we can look at powerlifting meet results to see how the gap between men and women shifts when comparing less competitive lifters to more competitive lifters.  As mentioned in a previous article, women lift about 67% as much as men in the squat, 56% in the bench, and 71% in the deadlift, on average (using allometric scaling to correct for differences in body mass).  However, those gaps are larger when looking at less successful lifters (those in the 10th percentile of relative strength) and smaller when looking at more successful lifters (those in the 90th percentile of relative strength).  A 5th percentile woman has about 62% as much relative strength as a 5th percentile man in the squat, 53% in the bench, and 67% in the deadlift. On the other hand, a 95th percentile woman has about 71% as much relative strength as a 95th percentile man in the squat, 60% in the bench, and 75% in the deadlift.  An analysis of weightlifting results in CrossFitters had similar findings (though they didn’t correct for differences in body mass):  larger sex gaps in snatch and clean & jerk performance in lower-level lifters and smaller gaps in higher-level lifters.
One of the reasons why I love this specific routine so much is that is it easy for beginners. It does not have you doing a thousand reps and burning you out! Instead, you might notice the reps being a little lower than what you are probably used to and that is because the goal is to gain muscle-not worrying about endurance much. Also, you train 4 days per week-that screams “DO-ABLE” to me! You have two designated days where you work your upper body and the same goes for lower body.
If you’re unable to bring your hips parallel to your knee joints, start with wall squats to build up strength. Otherwise, not going fully parallel can place stress on your joints and injure your knees. I didn’t go parallel when I first started weightlifting and seriously injured my knee. In fact, I had to lay off lifting for two months to allow it to heal.

So what is the best form of strength training? Realistically, it’s the one that you will actually do. Barbell training may be optimal in terms of strength, but if you don’t see yourself actually driving to the gym three days a week, choose a different plan. Likewise, bodyweight training might seem convenient, but if you don’t actually motivate yourself to workout at home, you might have been better off with a different option.
If you’re trying to starve your body by eating fewer calories than it needs, of course it’s going to fight back. I used to tell you that then, when you wanted to eat less than 1200 calories a day. The problem was, I thought 1200 was enough. I thought that was plenty to support a healthy body. Why did I believe that for so long? I’m sorry because I wasn’t trying to trick you or play games to get your money. I believed the lies we were fed as much as you did.
