Stand with your feet about two times shoulder-width apart, holding light-to-medium-weight dumbbells in your hands. Shift your weight to one leg and push your hips back as you lower your torso as far as you can. Keep your other leg straight and your foot flat on the floor. Press back to standing, then repeat on the other side. Alternate reps on both sides until time is up. Do 3 sets.
There are a lot of exercises in Lean, Long & Strong that don't require any weights at all. You don't need dumbbells or resistance bands. These exercises rely on body weight, such as lunges, plies and pushups. As you get better at certain exercises you add weight to increase the challenge. With a band it's hard to quantify how much weight you're at.
Don’t worry about what everyone else is wearing around you – this isn’t a fashion show. For shoes, look for a minimalist shoe with a hard, non-compressible sole.  Chuck Taylors are my personal favorite, but Steve wears Vibrams or Merrills. While there are some great shoe options specifically for weight lifting, as a beginner, the above multipurpose shoe will serve you just fine!
The following workout will give you 10 excellent exercises that women over 50 can concentrate on during their workouts. Several exercises are going to include single leg moves or stability ball moves. These were intentionally incorporated to help improve balance and coordination, both of which decline with age. You will need a pair of 5-8 lb hand weights (move to heavier weights as you get stronger) and a stability ball.
Unfortunately, protein is a nutrient often downplayed when it comes to women’s diets. For some reason, many people seem to think women don’t need to emphasize protein in their diets, but I am here to tell you that we DO. Protein is made up of amino acids, the building blocks of many tissues in the body, including muscle. Certain amino acids are “essential”, which means the body cannot make them and they must be obtained through your diet. When you workout, you breakdown muscle tissue. In order to repair that muscle tissue and gain lean mass and become stronger, you must give the body protein to supply the amino acids needed for recovery. If you do not get enough protein in your diet your body will not have enough amino acids, specifically essential amino acids, to work properly and recovery from workouts. Where will it get these amino acids you are lacking?
High Intensity Interval Training or HIIT is training where you alternate between intervals of high-intensity and low-intensity exercise. An example would be sprinting all-out for 100 meters then walking for 100 meters then repeating. One cannot sprint at full intensity for a prolonged time because sprinting and any other form of high-intensity cardio utilizes the anaerobic energy systems, specifically the Phosphocreatine system, which power short-term activity. After going all out, one must rest and give the Phosphocreatine system time to “recharge”. Additionally after sprinting all-out a couple times you are going to start feeling fatigued. After 10 sprints you are pretty much worn out. While you might not be able to sprint at full speed anymore you can still walk and jog as the intensity is not as high as sprinting and other uses the aerobic energy systems.
Tbh, I think bias assessment is a bit different here vs. topics where the hypothesis is that there are differences between two things (you generally wouldn’t state a hypothesis in a meta-analysis, but there’s generally one there implicitly). The primary bias in research is publication bias – you slice and dice data to get significant findings, and significant findings are way more likely to get published than non-significant findings. So, if there’s high risk of bias and significant differences, you should probably assume the actual mean effect is smaller than the one you came up with.

Over time, I started to see all those benefits people rave about beyond weight loss, like feeling clearer and cleaner. I also started losing weight, and way more than I expected. I lost 27 pounds in four months, going from 128 lbs to 101 lbs. And while some might think “Great! She nailed her diet,” keep in mind I’m only 5’5” and the truth was, I was getting into a very unhealthy place. I felt like if I wasn’t 110 percent committed, all my efforts would be vain. Now bring yourself into a standing position by simultaneously straightening your back and legs. Remember to keep your back straight – do not let it slouch, as this can cause injury. Once assuming the straight stance, stick your chest out and contract your shoulder blades. This is one repetition. Do at least five repetitions to build strength and muscle. Once you can do these repetitions easily, add weight to the bag.

Dietary fats got a bad rap due to a major landmark study from the 80s that—very erroneously—concluded dietary fats promote incidences of heart attacks and other illnesses. There are some things on here that you can do from home if you own the equipment, such as I do, but there are some things you cannot do without going to a gym… because who really owns a Leg press in their home? That is why there are alternatives to almost ANY exercises such as using resistance bands instead of cables for the cable curls, etc. Tweak the program to best suit your needs!

I highly prefer dumbbells to exercise machines, for the reasons I've said before. In other words, if you sit down on a machine and press something up, you're really getting good at sitting on a machine and pressing something up. If you sit on a ball or stand in a squat position and press up a set of dumbbells, not only are you working your shoulders, you're working your core muscles, which are your abdominals and lower back, and you're challenging your balance and coordination. In real life, we need all of those things.

I have all these cutouts from magazines, newspapers, etc with all kinds of great exercises. But this book has it all & in color. It has three level of exercises; beginners, intermediate and advanced--plus extras for different problems at each level. I was loaned a copy from my physical therapist to learn some exercises specific to my problems. After one week, I knew I needed to puchase my own copy, so I did and am delighted with it. It has all the exercises I need to do, inclluding use of stability balls of various sizes, weights, therabands, and others. I am able to exercise in my home, on my schedule, when I need, which giives me flexability. Great book for any woman who needs to start or maintain a good safe exercise program.
Paying attention to your form is definitely important when you’re doing bodyweight workouts, but the risk of injury goes up when you add more weight. Be sure you’re stretching regularly, and whenever  you have the opportunity, work with a trainer, physical therapist, chiropractor or structural integrationist who can help keep your bones and muscles working together and lined up.
Some muscle soreness is likely when you start strength training, but you shouldn’t be cripplingly holy-crap-I’m-stuck-on-the-toilet sore for several days afterward. It’s an unfortunate fact that women are often encouraged to seek out extreme soreness, like it’s a badge of honor or, worse, that it’s the only indicator of a successful workout. (This is merely one of many misconceptions of the mind-boggling bullshit of health and fitness.)
If someone is offering to spot you on an exercise (like the bench press), don’t assume they think you are a newb. Probably the opposite – they just want to help. If someone asks you to spot them and you’ve never spotted someone before, tell them that you would love to help but haven’t done it before so you could use some pointers. They will tell you what they want you to do.

Finally, strength training is essential for managing your body fat and maintaining a healthy body composition, and well… loving the way you look naked.  If weight loss is your goal, as you lose body fat, if you’re not strength training, it’s likely that your body will become a smaller, softer version of itself. While there’s absolutely nothing wrong with that, in our experience working with women who want to “tone up” or “get in shape,” it’s a safe bet to say this is not the physical change you were expecting to see. However, if you strength train and add muscle as you reduce your body fat, your body becomes firmer and tighter, which is more along the lines of what many women envision when they embark on a weight loss journey. As we’ve said before, there is no wrong way to have a body. However, we want you to understand the physical effects that typically take place to help you ensure that all your effort leads you toward what you envision.

With 500+ full-length (from 10 minutes to over an hour long) practices and 25 years of experience between the husband and wife training duo, the channel can easily be used as the only resource to create a full fitness routine. They advertise “no gimmicks,” which is true as you always know what you’re in for—from the titles detailing if equipment is needed to the on-screen timer keeping track of seconds until an exercise is complete. For a challenge, pick any of the videos with “Brutal” in the title—it will be exactly that.
While your total caloric intake is the most important diet factor, the ratio of protein to carbs to fat can dictate whether the weight you gain/lose is muscle or fat. A diet that contains 80% of calories from carbs, 10% from protein, and 10% from fat will produce different results than a diet containing 40% of calories from carbs, 40% from protein, and 20% from fat.
We learned that NE/E activate the receptors that stimulate lipolysis (fat breakdown). Research shows that NE/E secretion increases with exercise intensity. In addition, as cardio duration increases fat utilization increases while carbohydrate utilization decreases. So we need to perform high-intensity cardio for a long duration of time to maximize fat burning. The only problem is one cannot maintain high-intensity cardio for a long duration.

There's a longer-term benefit to all that lifting, too: Muscle accounts for about a third of the average woman's weight, so it has a profound effect on her metabolism, says Kenneth Walsh, director of Boston University School of Medicine's Whitaker Cardiovascular Institute. Specifically, that effect is to burn extra calories, because muscle, unlike fat, is metabolically active. In English: Muscle chews up calories even when you're not in the gym. Replace 10 pounds of fat with 10 pounds of lean muscle and you'll burn an additional 25 to 50 calories a day without even trying.
What she does now: Now I spend more time on weights than cardio. Your body actually works harder and longer during and after weightlifting than cardio, so you get a bigger bang for your buck. As a working mom, it’s hard to find time to get to the gym, but I make an effort to lift three to four times a week. I focus on different areas each day — legs, back and biceps, triceps and chest, and shoulders. I try to incorporate a short abs workout into every session, too. I never do the same workout routine twice. I want my body to be surprised, and challenge my muscles in a different way each week. I do a mix of machines, free weights and body weight exercises. In addition to lifting, I still do cardio about two to three times a week. I’ve been teaching Zumba for six years and I love it. I’m able to burn upward of 750 calories a class. So even now, seriously out of condition, I’m capable of lifting more than most.

There were 32 comparisons of strength gains in young people, encompassing 1,745 subjects.  In these studies, men got 30.87% stronger, on average, while women got 45.71% stronger. The average difference was 14.84%, with a 95% confidence interval from 10.26-19.42%.  This was a significant difference (p<0.0001) and would be considered a medium effect (d=0.56; 95% CI: 0.39-0.74).  On average, strength increased about 48% faster in young women.
How much weight should you use? I can’t answer that, specifically. The first thing you must do is learn how to correctly perform each exercise. Once you’re confident with the movement, use a challenging weight for every exercise, and get stronger every time you repeat the workout (more on this below). What does a “challenging weight” mean? You should have to focus and work fairly hard using an appropriate weight for the provided rep range. Stated another way: If you can easily perform 10 or more reps with a weight or variation when the goal is to perform challenging sets of 5-8 reps, it’s too easy. Use warm-up sets to find the correct weight.
The average American flat-out loathes strength training. While about half of people do the recommended amount of aerobic activity each week, only 20% also do the muscle-strengthening moves that work major muscle groups. Yet the scientific benefits are stacking up in favor of it, from bone protection to disease prevention, and it appears to have special benefits for women.

How should I warm up for each exercise? Begin with a weight (or variation for bodyweight exercises) that allows you to perform 10 easy reps. Then add a little weight and perform 5-8 reps. You can perform a third set of 3-5 reps, with a heavier weight, if needed. Use the warm-up sets to find the proper weight/variation to use for the work sets. The goal of the warm-up sets is to hone proper technique and prepare you for the main workout.

For an effective workout, select a weight or resistance level that fatigues your muscles after 8 to 12 repetitions. You can begin with a single set and work up to two or three sets as you become stronger. For instruction with specific types of weights and lifts, seek assistance from a trained instructor at a gym, health center, or local community center.

As we have discussed, women need to lift heavy, challenging weights just like men in order to gain muscle. While machines do provide sufficient stimulation to gain muscle, nothing can beat free-weight/compound exercises.
What's more, increasing that afterburn is as easy as upping the weight on your bar. In a study in the journal Medicine & Science in Sports & Exercise, women burned nearly twice as many calories in the two hours after their workout when they lifted 85 percent of their max load for eight reps than when they did more reps (15) at a lower weight (45 percent of their max).
Great notes! However, since people reading this might be forwarding to their girlfriend, wives, fiancees, etc, you might want to include a small section that identifies what 1 pound of muscle means. It would be a guess but most women reading this will go, “What is 10 lbs of muscle? I don’t want that!” It might say how many pounds of muscle she might need to look “toned.”

Place a kettlebell on the floor in front of you, and spread your feet slightly wider than shoulder-width apart. Push your hips back and slightly bend your knees, and grab the kettlebell handle with both hands. Start your swing with a “hike pass” to optimally load your hamstrings, insuring the handle of the bell is higher than your knees. Then explosively snap your hips forward, squeezing your glutes and lifting your chest; as you do this, the kettlebell will swing forward. As it falls back down, guide it back between your legs and, in one fluid motion, perform another swing. Do 3 sets.

You may learn proper exercise form and increase your strength rapidly. Or this strength training thing may be intimidating and mentally and physically uncomfortable at first. Move at your own pace. Don’t force yourself to do too much too soon, but don’t hold yourself back too much either. Strength training isn’t about reaching the finish line as quickly as possible only to burn out halfway there — it’s about moving at a consistent, challenging pace to ensure you get there, and go beyond.

Hold a light-to-medium-weight kettlebell in your right hand and stand with feet slightly wider than shoulder width. Perform a kettlebell swing, hold the weight only in your right hand. As you complete the swing, when the kettlebell is out in front of you, shift it into your left hand for the next rep. Alternate reps back and forth until time’s up. (If you’re not comfortable shifting the kettlebell between arms on every rep, do 5 single-arm kettlebell swings with your right arm, then place the kettlebell on the ground and do 5 single-arm swings with the left; alternate those two moves until time’s up.) Do 3 sets.
In a 2011 opinion poll reported by the Centers for Disease Control and Prevention (CDC), less than 20 percent of women contacted said they accomplished the CDC’s recommendations for 2 1/2 hours of aerobic exercise and two periods of strength training weekly. Yet the benefits speak for themselves. Inactive adults experience a 3 to 8 percent loss of muscle mass per decade. Resistance training may increase resting metabolism by about 7 percent and help minimize muscle loss.
The bodybuilder standby for sets and reps is usually 3-4 sets of 8-12 reps. That's usually the right rep range for muscle growth (hypertrophy). If you're a beginner, make sure your first rep looks just like your last rep. If you fail on the 8th rep, use lighter weight. If you're unfamiliar with many of the movements, stick with lighter weight until you have a great foundation and feel comfortable challenging yourself; this will help you avoid injury.
Great article. I’ve been in the weight room now for almost two months and I love it. Im 5’8 130 and I’m already seeing results. I have biceps! I went from the tiny weights to 35 lbs bicep concentration curls. My husband is my acting trainer. It was very intimidating at first but I actually get the head nods from the guys at the gym so I feel accepted. I think they are just trying to see if I keep coming back. I cant wait to see how far I can go.

Caffeine inhibits phosphodiesterase (PDE), causing a build-up of cAMP levels and greater effect of NE on fatty acid lipolysis. PDE blunts lipolysis; therefore inhibiting PDE allows lipolysis to proceed at an accelerated rate. The end result is there are more fatty acids available for oxidation after consumption of caffeine. Caffeine increases the release of fat from body fat stores so it can be burned, leading to fat loss.
There is no reason why you cannot hit your protein needs DAILY! As we said before, women need to lift heavy, challenging weights in order to gain muscle. Lifting heavy weights will not cause women to get big and bulky like men because women produce a fraction of the testosterone that men do. When women begin working out, their goals are to tone up and gain shape/curves and following this program will accomplish just that! In this 12-week program, you will decrease the number of reps you complete and increase the load you lift as you progress. The number of sets per exercise stays the same, but the rep range changes.

Hordinine increases the liberation of NE and also decreases its breakdown, leading to both faster and prolonged stimulatory effect from NE. Liberating NE and prolonging its activity will lead to more energy and greater lipolysis. Hordinine also inhibits the Monoamine Oxidases-B (MAO-B) enzyme, which is responsible for the breakdown of dopamine. Dopamine is a catecholamine involved in the regulation of appetite, mood, and other functions. Prolonging dopamine’s activity will lead to an improvement in mood and a decrease in appetite, both of which are beneficial while dieting. Hordinine gives you more energy, decreases your appetite, improves your mood, and increases fat loss.

Start standing, then bend at the waist, working to keep your knees as straight as possible (it’s OK if they bend though), and place your hands on the ground ear your feet. Keeping your core engaged, walk your hands forward until you’re in pushup position. Pause for 1 second once you’re in good pushup position, then walk your hands back toward your feet, again trying to keep your knees as straight as possible. That’s 1 rep.

Just don't rely exclusively on the scale to track your progress in the battle of the bulge. Because muscle is denser than fat, it squeezes the same amount of weight into less space. "Often, our clients' scales won't drop as fast, but they'll fit into smaller jeans," says Rachel Cosgrove, owner of Results Fitness in Santa Clarita, California. How her body has reacted: The main difference I notice is that people compliment me not only on my physique (lifting weights really helps out your booty!), but people are also impressed with what I can do. It’s more than just my appearance that gives them a positive impression. It’s so utterly empowering, no feeling can match that. The other bonus is that I don’t have to work out as often to maintain my fitness. I used to put in two or more cardio hours a day! Now if I miss a day or two, it doesn’t even matter. I can eat more. My body can burn the food as fuel just by standing there. It’s amazing to me how it all works.

When we obsess solely on our physique, we end up miserable and we never get the body we want because that perfect body doesn’t exist. When you focus on wellbeing, though, you become proud of how far your body has come and happy with how great you feel. Focusing on what you can accomplish rather than what you look like is how you become the best version of yourself.
