Start lying on your back, arms and legs extended. Tighten your abs, pressing your lower back into the floor as you do so. This should lift your legs off the floor; work to keep them straight. Lift your shoulder blades off the floor as well; keep extending your arms back as you do this. Do 4 reps. During Week 7, try to maintain the hollow hold for 40 seconds, then rest for 20. During Week 8, aim for 50-second holds, then rest for 10 seconds between reps. Can’t hold that long? Hold for as long as you can, then come out of the hold and get right back into it until time’s up.

How should I warm up for each exercise? Begin with a weight (or variation for bodyweight exercises) that allows you to perform 10 easy reps. Then add a little weight and perform 5-8 reps. You can perform a third set of 3-5 reps, with a heavier weight, if needed. Use the warm-up sets to find the proper weight/variation to use for the work sets. The goal of the warm-up sets is to hone proper technique and prepare you for the main workout.
Hello, I made comments before about your program and how I really enjoyed it. Long story short, I recently found out that I have a leaky valve in my heart at 46 :( possibly from a car accident several years ago. I’m in good shape otherwise, and have been weight training for 10 yrs. I am in shock and upset that I was told not to lift heavy weight anymore. I refuse to not lift anymore, and I was wondering if you had any suggestions. Low weight, more reps? Perhaps continue this workout with less weight which is what I am doing, but I don’t feel I will get results without lifting heavier, thanks...
You see, we all build muscle the same way. We all require the same muscle building fundamentals to be in place in order for muscle growth to occur. We all need and benefit from similar amounts of weight training volume, frequency and intensity. We all need to force progressive overload to happen and lift heavy weights that are truly challenging for us. We all need to ensure certain dietary requirements are in place.
Strength training will bring out definition and get you stronger but will not increase bulk. The key is the correct exercises combined with a sensible diet and a serving of aerobics. The exercises that women most commonly do to bring out definition don't really work. They do hundreds and hundreds of repetitions, spend hours and hours on the treadmill and wonder why their bodies don't change. So it's time to try strength training.
One of the reasons why I love this specific routine so much is that is it easy for beginners. It does not have you doing a thousand reps and burning you out! Instead, you might notice the reps being a little lower than what you are probably used to and that is because the goal is to gain muscle-not worrying about endurance much. Also, you train 4 days per week-that screams “DO-ABLE” to me! You have two designated days where you work your upper body and the same goes for lower body.
“I think the most important thing about any athletic pursuit for women ... is the general sense of competence you get from knowing that your body can do whatever you need it to,” says Karen Ko, a Toronto-based strength coach and personal trainer. “This is huge for women. We’re socialized to defer to men in areas of physical activity — they are the experts, they are inherently stronger than us. Strength training challenges this narrative and is extremely empowering.”
Want to lose fat and achieve a toned looking physique? Fantastic! To achieve those results you must improve your strength training performance every time you repeat a workout. As a beginner strength trainee, getting stronger must be your sole priority in the gym. For the first several months you should (a) perform more reps with the same weight, (b) increase the weight, and/or (c) perform more sets for each exercise.

One popular recommendation for weight loss is going "low carb." The range for what exactly constitutes low-carb varies among different individuals, but in general the target range runs between eating fewer than 50-150 grams of carbs per day. Fifty grams of carbs is equal to about one cup of raisin bran cereal or two slices of bread. It's not difficult to hit that target in one meal, or even a snack. To replace your carb-noshing habits, you'd have to include higher amounts of good fats and protein in your diet.

Hordinine increases the liberation of NE and also decreases its breakdown, leading to both faster and prolonged stimulatory effect from NE. Liberating NE and prolonging its activity will lead to more energy and greater lipolysis. Hordinine also inhibits the Monoamine Oxidases-B (MAO-B) enzyme, which is responsible for the breakdown of dopamine. Dopamine is a catecholamine involved in the regulation of appetite, mood, and other functions. Prolonging dopamine’s activity will lead to an improvement in mood and a decrease in appetite, both of which are beneficial while dieting. Hordinine gives you more energy, decreases your appetite, improves your mood, and increases fat loss.
It’s for those reasons that I champion these diet and fitness strategies.  These are the same techniques that we’re building our foundation around in our flagship course, The Nerd Fitness Academy: we understand that all women are different, which is why we present multiple training options for multiple environments, and diet advice that allows for flexibility based on one’s situation.
