Strength training exercises apply stress to your muscles and your central nervous system. In response to this stress, your body increases motor unit recruitment and efficiency. In layman’s terms, this means that your body figures out how to make the task you just performed easier, just in case you have to perform it again in the future. After a few weeks of increased neural efficiency, depending on the type of strength training you’re doing, your body responds to the strength training stress by tearing down muscle tissue and rebuilding it bigger and stronger than before.
High Intensity Interval Training or HIIT is training where you alternate between intervals of high-intensity and low-intensity exercise. An example would be sprinting all-out for 100 meters then walking for 100 meters then repeating. One cannot sprint at full intensity for a prolonged time because sprinting and any other form of high-intensity cardio utilizes the anaerobic energy systems, specifically the Phosphocreatine system, which power short-term activity. After going all out, one must rest and give the Phosphocreatine system time to “recharge”. Additionally after sprinting all-out a couple times you are going to start feeling fatigued. After 10 sprints you are pretty much worn out. While you might not be able to sprint at full speed anymore you can still walk and jog as the intensity is not as high as sprinting and other uses the aerobic energy systems.
Hold light-to-medium-weight dumbbells at your sides, then brace your core and hinge at your hips until your torso is at about a 45-degree angle with the ground. Let your arms hang naturally with the weights. Squeeze your shoulder blades and continue bracing your core. This is the start. Keeping your shoulder blades squeezed, row the right dumbbell upwards, driving your elbow up high and pulling the dumbbell to your ribcage. Pause then return to the start. Repeat on the other side. Alternate reps on both sides until time is up. Do 3 sets.
The narrowing of the gap as competitiveness increases suggests that women may truly continue gaining strength at a slightly faster relative rate across their training careers. Similarly, a 2014 study of elite athletes in a variety of sports found that the women had about 85% as much lean body mass as men; before training, women tend to have ~60-70% as much lean body mass as men, suggesting that women may actually gain relatively more muscle than men long-term (though, for all of these comparisons, you can’t assume causation from cross-sectional analyses).
These cardio workouts are intended to be tough. If you can't complete your entire cardio session in the beginning, don't get discouraged. Push yourself a bit further each day until you can do the entire session at the pace listed. It may take a few weeks of building endurance to be able to complete the entire session. You know you are working at the right level if you are not able to talk on the phone, or read a book, Dey says.

Start in pushup position, hands slightly wider than shoulder-width. Perform a pushup, lowering your chest to an inch from the ground, then press back up. As you press back up, lift your right arm off the ground and reach it toward the sky, turning your torso to face the right side (you may need to shift your feet as you do this. Hold for 1 second, then return to pushup position and perform another rep, lifting your left arm off the ground this time. Alternate reps until time’s up for each set. Do 3 sets.
It’s also one of the very few ways to make bones denser, a perk that is especially important for women. Lifting something heavy, like a dumbbell, makes bones bear more weight, and in exercise, stressing your bones is a good thing (to a point of course). Bones are constantly remodeling, explains Anthony Hackney, an exercise physiologist at the University of North Carolina. “Your body is always adding calcium to your bones and taking calcium away from your bones,” he says.
