“Absolutely ridiculous!” This is what I thought aloud while reading a popular diet book for women. It was appalling. Yogurt, cereal, coffee and a glass of juice for breakfast. Where the heck is the protein!? Sure, yogurt has some, but not enough to sustain the energy, satiation and nutrition that an active woman needs. It is time to set the record straight. We need to take these old school, fairy tale diets and trash them! Just as we burned our bras in the 60’s for equal rights, let’s burn our old diet books and get with the program—Women NEED protein!
Both BCAA and Glutamine oxidation/demand is increased during exercise. In order to meet this increased demand for BCAA and Glutamine, the body breaks down muscle protein. The goal of weight training is to increase protein synthesis. In order to gain muscle mass, protein turnover (protein turnover = protein synthesis – protein breakdown) must be positive. An increase in protein synthesis from weight training can lead to an increase in muscle mass. If we are increasing protein breakdown during training, we are decreasing the training session’s overall anabolic effect and limiting muscle growth.
Now that you've got the training part down, it's time to stretch it out. (Can you say ahhh?) Stretching while your muscles are warm can help improve your flexibility, says Davis, not to mention it just feels phenomenal after you've pushed yourself hard. A light cool-down is also great for calming the nervous system. While dynamic stretches should be your go-to during a warm-up, the cool-down is where static stretching comes in—this means holding a stretch for 20-30 seconds. These four passive stretches will do nicely.
The following workout will give you 10 excellent exercises that women over 50 can concentrate on during their workouts. Several exercises are going to include single leg moves or stability ball moves. These were intentionally incorporated to help improve balance and coordination, both of which decline with age. You will need a pair of 5-8 lb hand weights (move to heavier weights as you get stronger) and a stability ball.
With that out of the way, this article is going to start with a review of the research comparing strength and muscle growth in men and women. After that, I’ll focus just on the research using participants with prior training experience, and then I’ll review the inferences we can draw from sex differences in strength sports. At the end, I’ll discuss some other sex differences and female-specific considerations beyond rates of strength gains and muscle growth.

The general guideline for an active individual's intake of protein is about one gram of protein per pound of bodyweight. If you weigh 135 pounds, you would aim to eat approximately 135 grams of protein. Since it's difficult to consume that much protein in two or three meals, people tend to spread it out over multiple meals and ensure that some form of protein accompanies every meal.
For starters, women tend to be less acutely fatigable than men, meaning they can generally do more reps per set at a given percentage of 1RM, do more sets with a fixed number of reps at a given percentage of 1RM, or both. There are several factors underpinning this difference, but the two most important seem to be a) women tend to have a higher proportion of type I muscle fibers, which are more fatigue-resistant and b) women tend to have less muscle mass, so they don’t occlude blood vessels quite as quickly when lifting, meaning they can more efficiently deliver oxygen and clear metabolic waste products from their muscles. (However, I’ll note that this isn’t a unanimous finding).
Some commonsense strategies are increasing your water intake, logging your food and something called "closer to the source." What I mean by that is when you're deciding what to eat and what to feed your family, ask yourself "Where did this come from?" We know where an apple came from, we know where an egg came from, but I'm not too sure where cheese doodles come from. You want to try to eat closer to the source. For instance, cheese is better than cheese doodles. There are lots of good commonsense strategies like that in Lean, Long & Strong .
I appreciate such a thorough synthesis on this topic. As a systematic reviewer, my main concern would be a lack of systematic assessment of risk of bias in the individual studies. I see you did a funnel plot to see any bias by study size, but there are so many other things involved in study quality (study design, selection of participants, statistical adjustment for potential con founders, etc). I would be interested to see how many of these studies were fair or better quality (there are several well accepted quality rating tools available for various study designs). I would also be interested to see a sensitivity analysis to see if the pooled results differ when high risk of bias studies are eliminated, for example. Thanks for an interesting read.
Cardio history: I wouldn’t consider myself an avid runner, but it was my top-choice workout before I discovered lifting. I would run on treadmills or trails around a lake or hillsides, do some kind of kettlebell workout, followed by whatever diet fad I was on at the moment. One thing was clear to me: I wasn’t getting any results. Sure, running made me sweat like a maniac and gasp for air every second. But I was also injured quite often. I would consistently hurt my hips, knees and ankles.
To go a little deeper, we can look at powerlifting meet results to see how the gap between men and women shifts when comparing less competitive lifters to more competitive lifters. As mentioned in a previous article, women lift about 67% as much as men in the squat, 56% in the bench, and 71% in the deadlift, on average (using allometric scaling to correct for differences in body mass). However, those gaps are larger when looking at less successful lifters (those in the 10th percentile of relative strength) and smaller when looking at more successful lifters (those in the 90th percentile of relative strength). A 5th percentile woman has about 62% as much relative strength as a 5th percentile man in the squat, 53% in the bench, and 67% in the deadlift. On the other hand, a 95th percentile woman has about 71% as much relative strength as a 95th percentile man in the squat, 60% in the bench, and 75% in the deadlift. An analysis of weightlifting results in CrossFitters had similar findings (though they didn’t correct for differences in body mass): larger sex gaps in snatch and clean & jerk performance in lower-level lifters and smaller gaps in higher-level lifters.
Some muscle soreness is likely when you start strength training, but you shouldn’t be cripplingly holy-crap-I’m-stuck-on-the-toilet sore for several days afterward. It’s an unfortunate fact that women are often encouraged to seek out extreme soreness, like it’s a badge of honor or, worse, that it’s the only indicator of a successful workout. (This is merely one of many misconceptions of the mind-boggling bullshit of health and fitness.)
Strength training by utilizing some form of resistance is a much better approach than focusing only on cardio if your goal is to achieve a toned, healthy physique, and there’s a lot of science to support it. Research shows that adding resistance training as part of your workout routine is a proven method for increasing Lean Body Mass and reducing body fat for women.
